Overview
The dietary fiber intake calculator adds up the fiber (g) in the rice, fruit, vegetables and legumes you ate today and compares the total with the Adequate Intake in Korea's 2025 Dietary Reference Intakes (KDRIs). Pick your sex and age group and the target is set automatically — 30 g for adult men, 20 g for women aged 19-49 — with +5 g added for pregnancy and lactation. Choose from presets of everyday Korean foods such as brown rice, sweet potato, persimmon and boiled soybeans, enter how many servings you had, and you immediately see your total, the percentage of the target, the shortfall, and how many servings of which foods would close that gap.
Formula
Total fiber (g) = Σ(fiber per serving x number of servings); percent of target = total ÷ Adequate Intake x 100; shortfall = Adequate Intake - total. The Adequate Intake values come straight from the 2025 KDRIs: 10 g for ages 1-2, 15 g for ages 3-5, 20 g for boys 6-11 and 25 g for boys 12-18, 30 g for men 19 and over, 15 g for girls 6-8, 20 g for females 9-49 and 25 g for women 50 and over, plus 5 g for pregnancy and lactation. Because that table was itself derived as 12.5 g per 1,000 kcal times the median energy intake for each sex and age group, the calculator can also switch to an energy-based target of intake (kcal) x 12.5 ÷ 1,000. No Tolerable Upper Intake Level is set for fiber, but intakes above roughly 50-60 g per day are associated with gastrointestinal discomfort and reduced mineral absorption, so the calculator flags totals over 50 g.
How to Use
- 1Select your sex and status (male, female, pregnant, lactating) and your age group; the Adequate Intake is applied automatically.
- 2To compare against calories instead of the age table, press 'energy-based' and enter your daily kilocalories.
- 3Use 'add item' to pick what you ate from the grain, legume/nut, fruit, vegetable/seaweed and supplement groups.
- 4Enter the number of servings for each food (bowls, pieces, plates, 100 g units). Half servings are allowed.
- 5For packaged foods, choose 'custom' and type the dietary fiber grams printed on the nutrition label.
- 6Read your total, the percent of target and the shortfall, then check the suggestion list for how many servings of each food would close the gap.
Examples
A man in his 30s eating mostly white rice (target 30 g)
Two bowls of white rice with kimchi and one apple — the pattern most likely to fall short on fiber.
A woman in her 20s with brown rice and vegetables (target 20 g)
Swapping the staple to brown rice and adding broccoli and soybeans brings the day close to the target.
A pregnancy diet aimed at preventing constipation (20 g + 5 g = 25 g)
Constipation is common in pregnancy, so this day deliberately raises fiber against the target that includes the +5 g addition.
Background
Dietary fiber is defined as non-digestible carbohydrate polymers with a degree of polymerisation of three or more, plus lignin, split into soluble types (beta-glucan, pectin, inulin) and insoluble types (cellulose, hemicellulose, lignin). Korea's 2025 Dietary Reference Intakes set the Adequate Intake from the meta-analysis by Reynolds et al. (2019) — 185 prospective cohort studies and 58 randomised trials — which linked 25 g per day with lower all-cause mortality and reduced risk of cardiovascular disease, type 2 diabetes and colorectal cancer. The committee multiplied 12.5 g per 1,000 kcal by the median energy intake for each sex and age band, then lowered the figures for ages 1-18 by one 5 g step to reflect the gap with actual intake and raised them for ages 50 and over in line with WHO guidance. Analysis of the 2018-2022 Korea National Health and Nutrition Examination Survey found that an average of 64% of all age groups fall below the Adequate Intake, with adults aged 75 and over the most vulnerable (61.3% of men and 71.3% of women below the Estimated Average Requirement). Korea's leading fiber sources are kimchi, red pepper powder, apples, persimmons and white rice.
Tips
- ✔Switching white rice to brown or multigrain rice is the highest-yield change: a bowl goes from 1.0 g to 3.5-5.0 g, adding 5-8 g over two bowls a day.
- ✔Eat fruit with the skin on. Much of the insoluble fiber in apples and pears sits in the peel, so peeling costs more than a gram.
- ✔Juice keeps almost none of the fiber. Pressed juice filters out most of it, so whole fruit is the better choice for the same produce.
- ✔Increase water along with fiber. Adding fiber without fluid hardens the stool and can make constipation worse.
- ✔Raise intake by about 5 g at a time over several days rather than doubling it at once, which causes gas and bloating.
- ✔For children, too much is also a problem: excess fiber interferes with calcium, iron and zinc absorption, so aim at the age-specific Adequate Intake rather than an adult target.
FAQ
Q. How many grams of fiber should I eat per day?
Under the 2025 Korean Dietary Reference Intakes, the Adequate Intake is 30 g for men aged 19 and over, and 20 g for women aged 19-49 and 25 g for women 50 and over. For children it is 10 g at ages 1-2, 15 g at 3-5, 20 g for boys 6-11 and 25 g for boys 12-18, 15 g for girls 6-8 and 20 g for girls 9-18. Pregnancy and lactation each add 5 g.
Q. Is more fiber always better?
No. No Tolerable Upper Intake Level has been set because no serious toxicity is documented, but intakes above roughly 50-60 g per day tend to cause bloating, gas and diarrhoea and can reduce absorption of calcium, iron and zinc. Concentrated fiber supplements and excess intake in growing children — where impaired growth is a concern — warrant particular caution.
Q. Which type of fiber helps with constipation?
Insoluble fiber from whole grains and vegetables adds bulk and stimulates intestinal motility, while soluble fiber — beta-glucan in oats, pectin in apples, psyllium husk — holds water and softens the stool. Increasing both works best, but only alongside enough fluid; adding fiber without water can make symptoms worse.
Q. What if the nutrition label does not list fiber?
Dietary fiber is not a mandatory label item in Korea, so it is often omitted. Look up the food's total dietary fiber per 100 g in the MFDS food composition database (K-FIND), scale it to the amount you ate, and enter that in the 'custom' field. The presets in this calculator were built the same way.
